I always avoided them because they hurt my knees but I finally figured out how to do them safely in a way that doesn't hurt. Before I get further into it I'd like to point out as with most movements that there isn't necessarily a "wrong" or "right: way to perform it. In general, there are more and less effective ways to move based on your goals, as well as a few riskier ways to move that may be more prone to cause injury. That said, step ups are a super simple movement that can be performed virtually anywhere you have an elevated surface. Here's some tips on getting the most out of your step-ups: DON'T: ๐Ÿ‘Ž๐ŸปChoose a height too high. This compromises your hips, tweaks your low back to the side, and is bad for your knees because it puts them beyond that ideal 90 degree start point. ๐Ÿ‘Ž๐ŸปJump off your rear foot. This takes all tension out of the early part of the motion, which is the most difficult part. We don't want that! ๐Ÿ‘Ž๐ŸปAllow yourself to drop back down with gravity. The way back down is just more time under tension, why not double your efficiency? DO: ๐Ÿ‘๐ŸปChoose a height low enough that's healthy for your knees and hips. The one I chose is almost too low for me, but with the following tips I still get a lot out of the movement with little to no knee & joint pain. ๐Ÿ‘๐ŸปPush through your front foot. Keep your rear foot flexed up, with the heel being the primary contact with the ground. This prevents you from using it to push off. ๐Ÿ‘๐ŸปLower yourself slowly, don't let gravity steal your gains! The slower you go down, the better the burn. ๐Ÿ‘๐ŸปKeep a tempo. I like to choose a song that I can step with the beat to. I'm always trying to find fun, interesting ways to perform movement that add challenge and keep things fun. Routines get boring, I need variety in order to keep myself going to the gym 5 times a week. ๐Ÿ”น Here's some fun, challenging squat variations for you to try. ๐Ÿ”น Zercher* Elevated Heel Squats 3 x 10-15 ๐Ÿ”น Zercher* Bosu Balance Squats 3 x 10-15 ๐Ÿ”น If you're into snow sports, this movement could be especially beneficial to you since it works stabilization as well as strength. ๐Ÿ”น *Zercher is a squat grip form. The bar rests in your elbow pit rather than on your front shoulders or back. ๐Ÿ”น For both of these movements, warm up without weight to figure out your form and positioning. Especially with the bosu ball, it's important to get the balance part down before adding weight to the mix. Make sure you are using enough weight so by the end of your set it is difficult to complete the movement. Here's today's chest workout: Superset 1: Incline Press to Decline Press 3 sets of 10-15 reps each Superset 2: Legs up, Dumbell Bench Press into Closed-Grip Press 3 sets of 10-15 reps each Superset 3: Overhead Pull Downs into Overhead Tricep Extensions 3 sets of 12-15 reps each Machine Fly: 3 sets of 12 Burnout: 2 Plate Press Extensions (??) Not sure what these are called but I use two 5lb. plates, press them between my hands and extend outwards, then drop my arms in a controlled fashion (don't let gravity do the work for you), then raise them back up and in. Repeat until failure, meaning until you feel like the plates are about to fall out from between your hands. You can use a single plate but I find the added difficulty of holding two plates together is really effective at absolutely destroying me.๐Ÿ˜… . . . Today was my quad-focused day, aka the large muscle group on the front of your thighs. Let's get it!๐Ÿ‹๐Ÿผโ€โ™€๏ธ Warm-ups: Crab walks to the right, monster walks back, crab walks to the left, monster walks back. Repeat 2-3x. Leg Swings: front to back x 10, side to side x 10, & knee up rotations x 10. Repeat on both sides 2x. FRONT SQUATS: Pyramid Set: 35 x 12 65 x 8 85 x 6 95 x 4 105 x 3 Then repeat all sets in reverse, de-loading the weight as I go. Beginners can substitute in kettlebells or dumbbells. Just make sure you are using weight heavy enough to feel, and are increasing intensity with each set. Superset: Single Leg Deadlifts: 10lbs. x 10 reps each side. Single Leg Press: 10-15 reps per side. Repeat x 3, increasing intensity for each set of leg presses. Bosu Balance squats: 5 sets of 10-15 Not so much of a bodybuilder movement, but it is great preparation for the slopes! โ›ท๏ธโ„๏ธ๐Ÿ˜œ Burnout Complex: Wall Sits with Clamshells: At least one clamshell every other second, for 30 seconds or until failure, Repeat 3x. Sure. But I will never present myself in a way that is fake and untrue to myself. I don't work out in makeup, EVER, and don't plan on starting just to make the IG algorithm happy. I will NEVER photoshop my body, and I won't compromise my form during workouts for sex appeal (i.e. booty popped and over arched back, which I see WAY too often on this platform). I'll only modify the lighting and contrast a little to emphasize muscle definition because gym lighting can be a bit washy. Don't follow people who make you feel like shit about yourself. I used to follow a bunch of Victoria's Secret models and over-sexualized "fitness gurus" and all it did was make me depressed that my face and body will never look like that. MOST people don't look like that. Hell, THEY don't even look like that. Now I primarily follow fitness women that empower and inspire me. Here's a few of my favorites: @megsquats : The ultimate lifting queen supreme. I follow her for inspiration, workout tips and details on programming. @marieewold : Body positivity queen. @buffbunny : Business woman and fitness powerhouse. @whitneyysimmons : THE all in one package IG queen. ๐Ÿ ๐Ÿ‘‰ โณ I have a very love-hate relationship with back day. I hate doing it, but I love the results. Your latissimus dorsi (or lats) are the largest muscles in your upper body, and span the entire mid-portion of your back. Working and growing this muscle is KEY to creating an hourglass figure. It widens the area below your back armpit, and tapers down into the small of your waist. Widening out your upper half will balance out the proportions in your lower half, and create the illusion of a smaller waist, (especially if you're a bottom-heavy B like me ๐Ÿ˜œ). And I know it's hard to see, since I'm still dealing with my post injury weight gain and inflammation, but my lats have grown so much in the last couple of years. That said, even though I'm much heavier, from both muscle and fat #lezzbehonest, I like the shape of my body so much better. ๐Ÿ’ƒ๐Ÿผ BONUS to working back: It really works your grip strength. My ability to open bottles and jars has gone from pitiful/nonexistent to Amazonian levels. If you struggle with grip or greasy hands like I do, liquid chalk works great to counteract this. I use black liquid chalk from @strongstrongsupply (they also have white and pink!). Swipe to see an exercise I do almost every back day to make sure I'm isolating my individual lat muscles. Keep your elbow in line with your body, (I tend to let it stray to the front, don't do that, it won't work your lats as well) , keep your shoulders down, and squeeze your elbows down towards your side. They're rounder and honestly perkier than they were in high school! In the last 2 yrs my bra size increased by one size, around a 34D/DD (up from C/D). They're so much more structured, and hold themselves up and in place better. I rarely wear real bras anymore because, frankly, I don't need them! Last time I was in Victoria's Secret the woman helping me asked me if I had implants and was surprised when I told her no....I just lift! Why does it work? When you grow your pectoral muscles, you're essentially giving yourself mini implants, as well as filling out that upper part of the chest. This pulls them up, pushes them out and fills them up around the top, so they also look less saggy. Now, I'm not claiming that you're gonna go from an B to a DD cup. But what I will say with confidence is you could potentially increase yourself by a cup size, on top of just providing them with more structure and overall appearance of perkiness. To get started, start with individual dumbells at a weight you can comfortably do 10-12 reps with burn in the last few reps. Increase your weight by 5lbs. each set for a total of 3-4 sets. Don't attempt the classic bench until you can comfortably lift 25lbs dumbells in each hand. The standard barbell is 45lb. Quick mythbusting: You ๐˜พ๐˜ผ๐™‰๐™‰๐™Š๐™ spot reduce. Working chest won't "burn off" breast tissue. Only by decreasing your calories in:calories out ratio and resulting weightloss will do that. BONUS to working chest: Getting RID of that cameltoe in the armpit. The pecs connect from your chest to your shoulder. I am so tired today and did not feel like working out at all ๐Ÿ˜ด but I had to do something. So I chose to get reacquainted with my treadmill ๐Ÿคฎ I hate running. Iโ€™m not doing any kind of workout plan or anything. Today was shoulder/tri day. Iโ€™m not trying to build muscle at this stage just maintain. Canโ€™t buy shirts as it is. Warm Up 1000m row Clean and Press 5 Rounds, weight went up each round, reps 10,10, 8, 8, 6 Seated kettlebell press (video above)4 rounds, single arm 10 reps. I went up weight last two rounds. Superset Alternating straight arm to t-raises(1,1) 4 sets of 8 Right into dips 4, rounds of 8 Rope Superset Bent over, over head extensions (10 reps) Right into stand rope push downs (8 reps) 4 sets Seated over head tricep extensions 8 reps, 4 sets Finished up with some abs and called it a day. After a few days off fully enjoying the last 5 days of my holiday in Florida before Christmas, I was straight back in the gym the first day it was open with a #gluteworkout ๐Ÿ‘‡๐Ÿผ๐Ÿ‘ . 1โšช #legpress . Was a new style machine so started on 80kg for set 1 (20 less than my norm) then up to 100kg my norm for set 2 and up to 120kg for the final set. โš ๏ธit's important to keep increasing weight in order to build muscle, which I haven't done. I've stuck to the same weights for a long time. Things are going to change faster in 2019โš ๏ธ 120kg my new starting leg press. I look like a deadbody in the video I know. #nomakeupworkout ๐Ÿ˜‚ . 2โšช back squat. Started with 20kg bar 10 each side. Warm up 1 set. Then i switched and went to my #PB for the next 3 sets with 15kg each side..again, new norm! In between I did a few squatted #bandedhipabductions using my #bootyband from @peach_band ๐Ÿ’œ and #kickbacks . 3โšช hip abduction machine. I think I hit a PB ๐Ÿค” need to check if the weight in the pic is lbs or kgs and check what my local gym has ๐Ÿ™„ 4 sets x 15 reps. Started on 50 then 55 then 2 sets on 60. . 4โšช the opposite to the leg curl machine, i.e. the one to work the #quads ๐Ÿ™ˆ I'm losing my mind. 4 sets x 10 reps. Did one set on 37.5kg. Then dropped to 32.5kg ensuring the rep was fast up then slow down #timeundetrnsion and I tell you my quads were burning. Today's morning workout involved: โœ…Jill Coleman's @jillfit #FASTPHYSIQUE Valuable Asssets aka Lowerbody3. I am on the last week (Week 9) of this program so this is the last Leg Day! The picture here summarizes the workout. For the Cardio Primer, I chose to do the 10 min Incline Walk (90 sec push/30 sec rest at Incline 15 speeds 3.1-3.7 mph). The little red ball there is for releases. And yes, I'm still doing those #Hypopressives at the end of the session to release pressure from the pelvic cavity. # I really like the way Fastphysique is set up: 10 min Cardio Primer, 10 Minute Heavy Compound Lifts, 15 minute Accessory Circuit and 5 minute Burnout. Today's morning workout involved: โœ…Jill Coleman's @jillfit #FASTPHYSIQUE Valuable Asssets aka Lowerbody3. I just started week 7 which is the third phase of this program. In the last week and a half or so, I've been adding the 10 min Cardio Primers at the beginning of the workouts. I've still dropped all of the "Sprinting Day" portions. I still have that additional rest day. And as always, substituted the Metcon portions with ViPR 3D classes. Always need to have some kind of Loaded Movement training to complete my workout programming, add variety and prevent burnout from the workouts in general. # Really liking the way Fastphysique is set up: 10 Minute Heavy Compound Lifts, 15 minute Accessory Circuit and 5 minute Burnout. Today's early morning workout involved: โœ…Trying out new #vivobarefoot shoes ...no need to break them in as they felt all natural and comfortable on my feet even during the HIIT Incline Sprints. Yes, I decided to do the Cardio Primer today ๐Ÿ˜„๐Ÿ˜„ โœ…Jill Coleman's @jillfit #FASTPHYSIQUE Horseshoe aka Chest/Triceps 2. I just started week 5 so I'm a little halfway through this program. Scaled back: focus on the lifting and dropping most Cardio Primers at the beginning of the workouts and dropped all of the "Sprinting Day" portions. Added: additional rest day Substituting: the Metcon portions with ViPR 3D classes. Always need to have some kind of Loaded Movement training to complete my workout programming, add variety and prevent burnout from the workouts in general. # Really liking the way Fastphysique is set up: 10 Minute Compound Lifts, 15 minute Accessory Circuit and 5 minute Burnout. This pretty much sums my "longer workout" days like today. Yes I've scaled the cardio Primer portion back. # Warm ups were just some releases and also some ViPR Tilts, lateral shuffles etc. # The Cardio Primer was just brisk Incline walk for 2 minutes then Incline Sprints at 8.5 mph at Incline 9. 10 sec work/40 sec rest repeated till 10 min mark. # There was a 10 min Compound Lift (Bench press), 15 min Circuit (3 exercises) with moderate weight and a 5 min Burnout of tricep dips (as many as you can do in 5 min). # Ended with cooldown and extra Hypopressives (breathing exercises to release pressure etc etc) due to the high impact nature of this workout. # So far I have enjoyed #fastphysique even though I do have to scale back the workouts and skip the day that it is just 100% sprinting (no access to outdoor track). I really like this #restbasedtraining concept that these workouts use. Go hard with good form and rest hard till you're ready to go again. . . . .
